
London Marathon: Experts share last-minute training, sleeping, and eating tips
What you do in the final hours before a race can make all the difference
More than 56,000 runners will tear through the capital's streets in the London Marathon this Sunday. While some have been training for months, or even years, the last 24 hours before the race can prove decisive.
You'll need to make sure you get sufficient sleep on Saturday night to ensure you're well-rested and ready. Sleep expert Hannah Shore, who leads Sleep Science at Mattress Online, said: "Sleep is vital for recovery. Throughout periods of deep sleep our bodies produce growth and repair hormones to help prevent injury, along with proteins that help boost our immune system."
Light sleep also plays a part in enhancing cognitive functions like decision making, which are key for race-day strategies on pace and nutrition. Hannah, an Oxford Sleep Medicine Programme graduate, continued: "In the last few days leading up to the marathon you may struggle to switch off the thoughts and may begin to feel nervous, which can make it more difficult to fall asleep.
"Doing a calming activity in the evening before you go to bed can help switch your brain off and prepare your body for sleep. It's important to find something that works for you - it could be reading or breathing exercises, or it could just be watching reruns of your favourite TV show."
Once your body is well-rested by Sunday morning, your focus should shift onto food and fuel. Carbo-loading is typically on the pre-marathon menu, providing the energy reserves needed for race day endurance - but hydration is also just as important.
Roberta d'Elia, head chef at Pasta Evangelists, said: "Pasta is the marathon runner's meal of choice thanks to its 'slow release' properties. Carb loading usually starts two-three days pre-run and during this time, you want to be resting, relaxing and trying your best not to overthink the challenge ahead."
The pasta expert recommended hearty dishes such as macaroni and cheese, mushroom ragu with chicken, beef and chianti lasagne, and alfredo sauce with chicken. All of these dishes boast a balance of around 60 per cent carbohydrates and 30 per cent protein per portion.
Durham University suggests enjoying a carb-rich breakfast low in fat, fibre, and protein between two and four hours prior to the start of the marathon. They also advise staying hydrated three to four hours before the run, topping up with an extra carbohydrate snack following your warm-up session.
As the countdown to race start time begins, most runners start their warm-up routines with just minutes left. A beneficial warm up should ideally involve more than just a few stretches and some jumps at the starting line to shake off the jitters.
Personal trainer Elyn Marwick recommends at least 10 minutes of warm up routines before the run. "Warming up before you run helps to increase blood flow to the muscles, boosting their flexibility," she said. "Warm ups help lubricate joints too, increasing their range of motion."
For those looking for warm-up ideas, physiotherapist and Deep Freeze expert hub specialist Clara Kervyn recommends some leg swings. She said: "To do these, stand tall, holding on to a wall for balance if you need. Swing your left leg forward and behind you, extending the swing with each rep, and keeping your right foot firmly on the ground.
"Once you've done 10 swings, swap sides. To enhance this mobility, move, try swinging your leg across your body, in front of you."
Incorporating heat therapy into your warm-up can also be beneficial. For instance, applying Deep Heat products to areas prone to tightness or knots during a marathon, such as calves, thighs, and shoulders, can improve the effectiveness of your warm-up routine.
In the moments following your race, it's advisable to engage in a cool down routine. This can help your body pre-empt any injuries or strain incurred during your run.
Ice therapy can aid in this process. Additionally, performing some gentle stretches or walking can help gradually reduce your pace.

When her symptoms worsened, the then-26-year-old soon thought she might be pregnant, but repeated tests confirmed this wasn't the case so she brushed her concerns aside. 14 Hannah Coggles, with her puppy Noodle, when she started to feeling exhausted Credit: Supplied 14 Then then-26-year-old was later diagnosed with cancer Credit: Supplied Even when some unexplained bruising appeared, Hannah didn't think too much of it. She was otherwise healthy after all. It wasn't until she nearly collapsed at work that she thought something more serious might be at play. Hannah, from Swaffham, Norfolk, tells Sun Health: 'In October 2020, I was deeply fatigued almost all the time. 'My husband George and I had recently got a fox red Labrador called Noodle, just before we got married, and it was exhausting. 'I almost passed out a couple of times - once at home, once at work. 'At one point I did think that maybe I was pregnant, but the tests were showing negative. 'I then got bruises on my arms and legs. They weren't necessarily big ones, but they were taking an incredibly long time to heal, and my other symptoms weren't improving.' That finally prompted her to book a GP appointment. Due to Covid restrictions at the time, this was over the phone - but thankfully, the doctor listened. Believing she might be anaemic, Hannah was referred for a blood test and the very next day she got a call from a nurse on the Macmillan Ward. Charities have raised concerns over the population's 'non-existent' awareness of leukaemia symptoms 'She told me to bring an overnight bag. I knew something wasn't right,' she recalls. In January 2021, Hannah was diagnosed with acute lymphoblastic leukaemia (ALL) - a type of cancer that affects the blood and bone marrow. There are around 760 new cases diagnosed every year in the UK. 'I couldn't process anything the consultant was saying,' Hannah says. 'It was too much for my brain to process in the moment. 'I just remember calling my loved ones. There were so many tears, a lot of crying between me and my husband.' But there was no time to pause. She was admitted to the ward immediately, with treatment set to begin within days. The pandemic meant she faced much of it alone in hospital, but FaceTime, phone calls, and quizzes with family and friends helped keep her grounded. Hannah was moved from the Queen Elizabeth Hospital in King's Lynn, where she was able to see friends and family through a window, to Addenbrooke's Hospital in Cambridge, where she was in a top floor ward, with no visitors permitted. The gravity of the situation hit me hard and fast. I remember having a little breakdown the day I was due to go in to start my stem cell transplant treatment Hannah Coggles 'My support system was incredible,' Hannah, a housewife and karate instructor, says. 'My parents made long journeys just to drop off food and essentials, my husband brought clean clothes, and the nurses were amazing too. It was the little things that kept me going.' Hannah underwent IV and oral chemotherapy, countless blood tests, bone marrow biopsies, and intrathecal procedures. When targeted therapy failed, she had her ovary removed in the hope of preserving fertility. 'I lost weight and couldn't tolerate the taste of onion or garlic, things I used to love,' she says. 'As a result, I lost a lot of weight and was very unwell.' Mentally, she held it together, until just before the transplant. 'The gravity of the situation hit me hard and fast,' Hannah says. 'I remember having a little breakdown the day I was due to go in to start my stem cell transplant treatment. 'But luckily I managed to stay as positive as I possibly could and faced every challenge head on.' Warning signs of acute lymphoblastic leukaemia ACUTE lymphoblastic leukaemia (ALL) is a type of cancer that affects the blood and bone marrow. It starts from white blood cells called lymphocytes and usually develops quickly over days or weeks. Around 790 people are diagnosed with ALL every year in the UK. But cases of leukaemia generally are rising. Since the early 1990s, incidence rates have increased by around 15 per cent in the UK, according to Cancer Research UK. There is a similar trend in the United States, particularly in teenagers. A report by the American Cancer Society estimated there will be 66,890 new leukaemia cases and 23,540 deaths in 2025. Dr Keith Pratz, MD, director of the Leukemia Program at Penn Medicine's Abramson Cancer Center, told Blood Cancers Today: "Incidence rates of leukaemia are rising in adults based on SEER data going back as far as 1975. "Many believe these are changes due to children and young adults living longer over that period, with death from other causes going down. "There is a small but meaningful increase in younger adults with leukaemia, and we need improved reporting of risks found in these young adults to improve our understanding of this issue." The most common symptoms of leukaemia include: Feeling weak or tired Shortness of breath Pale skin A high temperature or fever Picking up or not being able to shake off infections easily Bruising and bleeding easily Swelling of your lymph nodes Pain in your bones or joints Feeling full or pain in your tummy Weight loss Most people with these symptoms don't have leukaemia, but it's important to get them checked by your GP. Some people also experience no symptoms at all, or very minor ones which are easily brushed aside. Source: Cancer Research UK Even small victories mattered. 'I did laps around my bed and practiced karate. I had to keep moving,' she adds. Her time in hospital meant she didn't get to see much of little Noodle, but she was always 'so excited' to see her when she did. 'Watching her grow via pictures was sad as I missed out on a lot of the puppy stage,' Hannah adds. Thankfully, the treatment worked and Hannah, 31, is now in remission and back home. But her journey continues. She has routine check-ups, will continue to take daily antibiotics for the rest of her life to protect her spleen, and is on hormone replacement therapy (HRT), usually taken during the menopause between the ages of 45 and 55, as treatment has left her infertile. Despite continued difficulties, her perspective on life has shifted completely. 'Remission doesn't mean the ordeal is magically over' 'I've made a lot of progress physically,' Hannah, who now also has a goldador dog called Queso, says. 'My muscles and joints aren't what they used to be, and the fatigue is still there. But I'm alive, and I'm grateful. 'I say 'yes' more. I don't let people take me for granted. 'The little problems don't matter so much now and I've found peace in my own company.' 'Stay positive,' she says. 'Don't be too hard on yourself, even though it may feel like the world is crashing down. 'Some people may not be there for you that you thought would, and that's OK. Not everyone knows the right words to say - just know that it's nothing you have done. 'Get up and move, even if you're tired. And drink water - lots of water - I can't stress that enough!' And she has a message she wants the world to hear. 'Remission isn't the end,' Hannah says. 'It doesn't magically mean the ordeal is over. 'A lot of us still live with the effects of what we have experienced. 'Be patient with us. And please, learn the signs.' 'A powerful reminder' Leukaemia is a type of blood cancer. There are many different types, but collectively it affects around 10,300 people every year in the UK. 'Fatigue, bruising, and persistent illness are often dismissed but they can be symptoms of something far more serious. 'Every day in the UK, 28 people are diagnosed with leukaemia, and early diagnosis can make all the difference. 'Early diagnosis saves lives, so we want to make sure more people are aware of the signs and symptoms and know to contact their GP to ask for a blood test if they're experiencing them, just like Hannah did. Dying dad denied treatment that will give him more time with kids Former Welsh Rugby Union commercial director Craig Maxwell was first diagnosed with incurable lung cancer in September 2022 and has raised £1.6m for charity since Craig Maxwell with his children Zach and Isla after rowing 72 miles from Tenby to Cardiff (Image: Mark Lewis ) A terminally ill former Welsh Rugby Union commercial director has had his request for a potentially life-extending drug turned down in the midst of his latest fundraising efforts. Craig Maxwell, who was diagnosed with incurable and inoperable lung cancer back in September 2022, has been undergoing chemotherapy alongside using amivantamab - a drug not yet approved in the UK, but one that Maxwell says could give him an extra "invaluable" six months with his family. Having previously been turned down for funding, Maxwell had to pay for the first quarter of his treatment himself - recently telling WalesOnline it cost him nearly £22,000. The treatment is approved in the US and some parts of Europe but is not yet freely available in the UK - with it currently going through the NHS approval process. Prior to applying to a Individual Patient Funding Request panel, Maxwell said that the costs of continuing on the drug would be around £100,000. Since his diagnosis, Maxwell, who also previously worked for the Six Nations, has completed the London Marathon, cycled from Cardiff to Paris and, last year, he walked the entire 780-mile Wales Coastal Path in just 26 days, delivering the match ball ahead of Wales' Six Nations clash with France. In doing so, he has raised around £1.6m for charities and will not use any of that money for his own treatment. Article continues below Most recently, he rowed from Tenby to Cardiff ahead of the Champions Cup final at the Principality Stadium. It was during this latest challenge when he discovered his request for funding had not been successful, despite the fact that his latest results show that his cancer is "stable and has stopped growing". "They feel it's not making a considerable benefit to my quality of life versus the cost," he told BBC Radio Wales Breakfast. "I've found that hard to accept, because in my position, six to nine months is invaluable. "There's no cost you can put on that, to have six or nine months with my family." Maxwell told the BBC that some private donors had offered help, but, as he faces having to continue paying for the drug himself, he is planning to go through the appeals process to overturn the decision. "The IPFR panel exists to support patients like me in Wales," he added. "I understand the drug is very expensive. "But it is the best thing for me at the moment and it was recommended to me by multiple professionals." He added that his his family are trying to enjoy their time together, as he recognises that "staying close is important". "There have been some amazing moments and experiences throughout this journey and I have to savour them," he said. Cardiff and Vale University Health Board told the BBC it had "worked extensively" with Maxwell to raise awareness of his condition. Britain's leading athletes urge government to back London 2029 World Championships bid
The window to host one of the world's biggest sporting events could slam shut unless the government seizes the opportunity to invest, more than 100 of Britain's most celebrated athletes have warned. In a powerful open letter to the Prime Minister, Olympic champions, global medallists and rising stars have called on the government to back the bid to host the 2029 World Athletics Championships at the London Stadium with £45 million of funding. Joining the list of supporters are Sir Mo Farah, Keely Hodgkinson, Dame Kelly Holmes, Jonathan Edwards, Dame Jessica Ennis-Hill, Paula Radcliffe, Katarina Johnson-Thompson, Dina Asher-Smith, and Daley Thompson - a cross-generational group of sporting legends united in their belief that this is a rare opportunity to inspire the nation, foster unity, and create a lasting legacy. The involvement of the athletes lends additional support to the London 2029 campaign, spearheaded by Athletic Ventures - a collaboration between UK Athletics, London Marathon Events, and the Great Run Company. 'This is the moment to deliver something extraordinary,' said Hugh Brasher, event director of the London Marathon and co-founder of Athletic Ventures. 'London 2029 is not a risk; it's about return on investment for the UK. Generations of athletes know the inspirational power of a home Championships but this is about more than medals. And to underline the sport's grassroots appeal, a record-breaking 1.1 million people have applied to run in next year's London Marathon. Outgoing UK Sport chair Dame Katherine Grainger recently admitted frustration at the lack of major sports events coming to the UK, which had been a legacy ambition of staging the 2012 Olympics and Paralympics. Earlier this year, it was confirmed that the men's and women's Tour de France races will both begin in Britain in 2027, while in football, the UK and Ireland are staging the 2028 men's European Championship. "When it comes to 'mega-events', after 2028 we've got nothing secure," she said. Sport has worked hard to protect its government funding, despite warnings from the Institute for Fiscal Studies that cuts are inevitable for 'unprotected' areas – those outside the NHS, defence and schools. And UK Sport have already secured a record £330m in government and National Lottery funding to support Olympic and Paralympic athletes through to the Los Angeles Games in 2028. London Mayor Sadiq Khan has made no secret of his ambition to make his city the world's foremost sporting capital, with a successful 2029 event potentially crucial to his ambition to bring the Olympics back. London held the World Championships for the first time in 2017 and the event is still considered the gold standard, while it was also a huge commercial success with over 700,000 tickets sold. 'This is a bid rooted in credibility and ambition,' said Jack Buckner, UK Athletics chief executive and co-founder of Athletic Ventures. 'We know what home support can achieve and when our greatest athletes from past and present are unified with one message, their call should not be ignored. 'With London 2029, we have the chance to deliver a World Championships that lifts the nation, inspires the next generation, and showcases Britain at its very best. We're ready. Now we need the Government to stand with us.'
