Expert shares the surprising role cortisol plays in our sleep — and why it's just as important as melatonin
You've likely heard of cortisol as 'the stress hormone,' the one that spikes when your boss drops a big project in your inbox or when you're running late and stuck in traffic.
But cortisol is more than just your internal 'let's get out of here' system; it's also a key player in how your body regulates sleep.
This sleep hormone follows a natural 24-hour rhythm that helps you wake up feeling alert and allows the body to properly wind down at night. When it's not functioning properly, your sleep may suffer.
We connected with Andrew Franklyn-Miller, MBBS, PhD, Chief Medical and Innovation Officer at Nuritas, and reviewed research on the relationship between sleep and cortisol, to share how cortisol plays a role in our sleep.We'll explore the science behind how cortisol interacts with melatonin and your body's circadian rhythm, how it aids rest or hinders it and expert-backed ways to keep cortisol in check throughout the day so you can reap more, better sleep.
What is cortisol?
Cortisol is a glucocorticoid hormone produced by the adrenal glands. It's related to quite a few responses in the body, from handling the body's stress response, to regulating inflammation, immune function and impacting metabolism.
It's also integral to regulating the body's sleep-wake cycle, interacting with hormones like melatonin and aligning with the circadian rhythm—the natural times your body wakes up and falls asleep.
'Cortisol promotes alertness by mobilizing energy stores, increasing blood glucose, and enhancing cognitive function during waking hours,' says Dr. Franklyn-Miller.
Why is cortisol important for sleep?
Cortisol is essential for a healthy sleep-wake cycle because its peaks and dips impact how quickly you fall asleep, when you wake up the next morning and may even impact your sleep cycles as you snooze.
When cortisol is disrupted, for example, if it's surging in the evenings due to psychological stress, it can impact sleep quality, making it more challenging to fall asleep and stay asleep through the critical sleep stages, according to this study.
Cortisol helps you wake up in the morning
Think of cortisol as part of your body's natural 'get up and go' response. According to research, the cortisol awakening response (CAR), a physiological response that results in a sharp rise in cortisol levels within 30 to 45 minutes of waking, prepares the body for daily activities by boosting metabolism and vigilance.
Cortisol levels peak in the early morning and decline throughout the day, reaching their lowest point at night to facilitate sleep onset and maintenance.
'While cortisol amplifies metabolic readiness, neural networks and neurotransmitters like the neurotransmitter orexin are primary in initiating and sustaining wakefulness,' says Dr. Franklyn-Miller.Low morning cortisol levels can contribute to difficulty waking and feelings of lethargy, making it feel particularly tough to get out of bed in the morning.
Cortisol helps you wind down in the evening
Cortisol and melatonin are the seesaw hormones that help with sleep. Cortisol is suppressed at night when melatonin is high, allowing for restful sleep.
As morning approaches, rising cortisol levels inhibit melatonin production, making wakefulness easier, so you feel less groggy in the morning.
'Dysregulation, such as stress-induced cortisol elevation at night, can suppress melatonin synthesis, delaying sleep onset or reducing sleep depth,' says Dr. Franklyn-Miller.
Cortisol can impact your sleep cycles
Tiny pulses of nocturnal cortisol still spike during the night, especially between sleep stages, particularly during rapid eye movement (REM) sleep or brief awakenings, says Dr. Franklyn-Miller.
In healthy sleepers, these blips act as micro-check-ins, making sure your body temperature, blood sugar, and memory-storage tasks stay on track.
'However, excessive spikes, often triggered by stress, anxiety, or sleep disorders like insomnia, can disrupt sleep architecture by reducing deep slow-wave sleep or fragmenting REM sleep,' he says.
Those middle-of-the-night disruptions negatively impact sleep quality, causing fatigue and impairing function during the day. Not getting enough sleep has been related to higher levels of cortisol.
Can cortisol disrupt sleep?
Yes, cortisol changes can disrupt sleep. If it's not higher in the morning and lower in the evening, it can impact your ability to fall asleep and stay asleep.
Low morning levels of this stress hormone, cortisol, can contribute to difficulty waking and feelings of lethargy.
The CAR is critical for mobilizing energy and promoting alertness, and its blunting, as seen in adrenal insufficiency or chronic fatigue syndrome, can lead to sluggishness and trouble getting out of bed, Dr. Franklyn-Miller says.
Other factors, such as poor sleep quality or circadian misalignment, may exacerbate this.
If you're under chronic stress, the body's fight-or-flight response (hi, cortisol) doesn't power down as it should. That can have a direct impact on your ability to fall asleep, stay asleep, and wake up feeling rested.
How to regulate cortisol levels for better sleep
As of right now, many popular wearables can't detect cortisol levels in sweat to tell you if that hormone is operating optimally or not. But you can try to help regulate cortisol by supporting healthy circadian rhythm functioning, Dr. Franklyn-Miller suggests. Try these tips:Get light exposure after waking in the morning. Aim for 10 to 30 minutes of natural sunlight or bright light (10,000 lux) within an hour of waking to boost the CAR and suppress melatonin so you feel more awake and alert.
Stick with a consistent sleep schedule. There's a reason you read this tip in most of our sleep articles: Because it works. Regular bed and wake times stabilize circadian rhythms, ensuring low nighttime cortisol and a robust morning peak.
Practice stress management. Aim for at least 10 minutes daily to reduce chronic stress and lower nighttime cortisol, suggests research in the Journal of Clinical Endocrinology & Metabolism (2005). Better stress management can result in falling asleep faster and staying asleep.
Eat a balanced diet. Try to keep meals lower in carbohydrates closer to bedtime to stabilize blood sugar and help prevent cortisol spikes from hypoglycemia, suggests Dr. Franklyn-Miller. Avoiding late-in-the-day caffeine or heavy meals can help with evening cortisol remaining low.
Be mindful of exercise timing. Try to give your body a few hours to unwind after an evening exercise sesh if that's the only time you can squeeze it in. Moderate exercise in the morning or afternoon supports healthy cortisol rhythms, while intense evening workouts may elevate nighttime cortisol, according to the Journal of Neuroendocrinology (2003).
Limit blue light at night. Reducing screen time can help enhance melatonin and suppress cortisol.
Use relaxation techniques before bed. Performing calming activities like reading or gentle yoga can lower evening cortisol, focusing on increasing heart rate variability and parasympathetic nervous activity, promoting restful sleep, according to the Journal of Clinical Endocrinology & Metabolism (2005).

What is orthosomnia? How obsession with wearable tech could impact sleep
Millions of Americans are turning to devices to keep track of everything from heart rates to sleep. But the latter could pose a problem for some wearable tech users who end up more stressed than rested when it comes to monitoring things like their sleep score. Nancy Chen, a marketing manager and part-time boxing instructor, who was drawn to having access to sleep data, told "Good Morning America" that her device became a problem of its own. "Sleep has always mattered a lot to me, and I would always get a little stressed if I knew I wasn't gonna sleep enough," she said. "It was this cycle of, I knew that my sleep score was gonna be bad, and then I was kind of like stressed about it. It was too much data." The constant monitoring can lead to a phenomenon known as orthosomnia, defined by the Sleep Foundation as an obsessive pursuit of optimal sleep that is driven by sleep tracker data. "Orthosomnia refers to individuals for whom tracking may have become or is potentially stressful," sleep scientist Rebecca Robbins, Ph.D., an assistant professor of medicine at Brigham and Women's Hospital, told "GMA." "The information they receive stresses them out, and then they it causes them to struggle the next night." The harder people with orthosomnia try to control their sleep, the worse it gets. While health trackers can have many benefits, they may be triggering for perfectionists or those with Type A personalities, Robbins said. "The thing about sleep is it's not always going to be perfect every night, and sleep is a function of all of the things that we experience in a typical day -- and some of that might be stressful," she said. While there are many benefits to health trackers, including understanding one's sleep patterns, if you're experiencing stress from those trackers, Robbins recommends putting it in a drawer and returning to some healthy sleep strategies. "Unwinding before bedtime, calming your mind, using some breathing activities, journaling before bedtime, a warm shower," she suggested, adding that people should try to be "filling the moments before we want to be falling asleep with healthy, relaxing activities."

Ashwagandha: Also known as winter cherry, ashwagandha (Withania somnifera) is a well-known herb (and adaptogen) that boasts a variety of benefits, including reducing stress and promoting restful sleep. Cording notes that some people have a stronger response to ashwagandha than others. 'Some respond amazingly to it, and for some people it doesn't do much for them.' Adaptogens: In addition to sleep benefits, adaptogens like ginseng and rhodiola help the body adapt to stress over time. Some research suggests they may support healthier cortisol levels (the stress hormone) when used consistently for 60 days or more. Collagen peptide powder: While not an essential ingredient, some folks like to add collagen to their Moon Milk, which can help promote uninterrupted sleep. A study published in the European Journal of Nutrition found that collagen powder rich in glycine helped reduce nighttime wakefulness and improved cognitive function. Cording explains that glycine is an amino acid known for its stress-busting, sleep-promoting qualities. Over time, this can reinforce healthy sleep habits and support your ability to wind down. Sleep is a crucial component in managing stress. Studies show that getting good sleep can have a significant effect on a person's ability to manage stress. How to Include Moon Milk in a Nightly Routine Using Moon Milk as part of your nightly routine requires a little bit of planning, some time to establish the routine and making sure you optimize the timing so your body learns to associate your Moon Milk routine with sleep. Try these simple strategies: Prep Your Ingredients Set yourself up for success by prepping ingredients in advance. After all, any routine that comes at the tail end of the day is at risk of falling through the cracks when it has just been one of those days. If you're making your own recipe, mix the dry ingredients in one batch for the week and divide it into single-serve portions. Consider buying shelf-stable milk (whether dairy or plant-based) so you always have some on hand as a backup in the pantry. Make It a Mindful Moment 'Fully immerse in the experience,' Khazan recommends. If you're preparing an herbal tea, for example, 'Start by taking a moment to enjoy the fragrance of it … it often looks interesting with different textures and colors. Take a little time to observe and explore that. Pay attention to the sound as you pour. Let your hands feel the warmth around the cup.' In short, try to come off of autopilot and use the ritual of preparing your drink as a mindfulness practice to enhance the calming effects. Time It Right Wait until just before bedtime to make and enjoy your Moon Milk. Khazan recommends preparing your nighttime drink once you're already feeling a little sleepy. After sipping, continue with your usual bedtime routine—like brushing your teeth or doing skincare—and head straight to bed. Consistency is key in order to help your brain create an association. Khazan says it takes 2-4 weeks for your mind and body to start associating your nighttime drink routine with sleep. What to Look for in a Drink to Reduce Stress Not all nighttime beverages are created equal. Here are some things to keep in mind: Choose what tastes good. You should really enjoy the flavor and experience of the drink. Because if you don't, you're unlikely to stick with the habit. Avoid caffeine. Make sure the drink you choose for de-stressing and promoting sleep does not contain caffeine. Caffeine is, of course, counterproductive for sleep. And even trace amounts can disrupt sleep. Caffeine may be found in some teas and cocoa products that some might look to for a warm, relaxing beverage. Watch for added sugars and additives. You always want to look for a product without added sugar, that's a big one, or without a lot of additives,' notes Cording, since these can also negatively impact sleep. If you crave a little more sweetness in your Moon Milk, Cording recommends adding honey. Honey shows promise as a functional food in reducing stress and related cortisol spikes. 67% of us experience parasomnias — expert shares 5 most common types and why they happen

Sleepwalking isn't the only parasomnia, though — other sleep conditions such as sleep paralysis, bed wetting and even sleep talking can be classed as a parasomnia. So what causes them? From stress and trauma, to lifestyle habits and medications (or even genetics) — there are many factors that can be responsible for parasomnias. Considering 67% of us experience parasomnias, we want to find out more. So, we're exploring what the most common parasomnias are, talking to sleep experts about why they affect some people more than others and strategies to manage or stop them to help you sleep better. What are parasomnias? Parasomnias are behaviours that occur during sleep, such as 'sleepwalking, sleep talking, or night terrors,' explains Dr Hamilton Gaiani, a double board-certified psychiatrist. He adds that these parasomnias are usually associated with 'stress, nervousness, or previous traumatic experiences.' 'For instance, sleepwalking occurs when the brain is not fully awake but the body is walking around, something that may occur when you're stressed or overwhelmed,' he explains. So, what's happening to the body when you're experiencing a parasomnia? Sleep expert Dr Lindsay Browning adds that they can be categorised as non-rapid eye movement (NREM) parasomnias or rapid eye movement (REM) parasomnias depending on which part of sleep they occur. She explains that there is another category called 'other parasomnias': 'This covers parasomnias that do not fit neatly into either the REM or NREM classifications." "NREM parasomnias typically occur in the first third of the night, whereas REM parasomnias tend to occur in the latter half of the night,' she adds. The 5 most common types of parasomnias explained There are many types of parasomnias, but these 5 are the most common. 1. Sleep walking Browning explains that someone who is sleepwalking is 'not fully conscious, but they may open their eyes, get up out of bed, walk downstairs, open the fridge, and even eat something, before going back to bed again.' Sleep walking might seem like a bit of a novelty, but this parasomnia can pose many dangers — especially if the walker leaves their house. 2. Sleep talking If you've ever been woken up by someone talking next to you, and they are fast asleep, they could be sleep talking. 'Sleep talking (or somniloquy) is a parasomnia where someone may start talking, mumbling, or shouting during their sleep without being aware that they're doing so,' the sleep expert explains. 'It can occur in any sleep stage but is most common in NREM sleep,' she adds. 3. Sleep paralysis A scary feeling to wake up to, explains that sleep paralysis is 'a state where you become paralyzed and cannot move or talk while falling asleep or waking up.' He explains that it's often linked to stress, anxiety or insufficient sleep condition could be more common than you think, with one study showing that 4 in 10 of us have experienced it. 4. Night terrors and nightmare disorder Night terrors are short episodes of fear or terror that seem to occur during deep sleep, says Dr. Gaiani. 'They may result in activity such as screaming, thrashing, or pounding heart.' 'The individual typically does not recall the episode in the morning. Night terrors are a parasomnia since they interrupt normal sleep and are usually precipitated by trauma or stress,' he explains. The reason individuals don't remember these episodes is because they usually take place during NREM sleep. 5. Bedwetting Wetting the bed while you sleep can be a traumatic experience, explains sleep expert Dr. Leah Kaylor. She explains that it's classed as a parasomnia because it 'happens during sleep without conscious control over the bladder.' This is a parasomnia which is more common in children, but adults can also experience the condition due to extreme stress, trauma, health conditions or poor sleep habits. What causes parasomnias? 'Parasomnias can be caused by a mix of physical, emotional, and environmental factors,' says Kaylor. She adds that one common cause is sleep deprivation. 'This is when the body doesn't get enough rest; it increases the chances of unusual brain activity during sleep.' Stress and anxiety are also major triggers Stress and anxiety are also major triggers, 'because they can make the brain more active during sleep, leading to disruptions like night terrors or sleepwalking,' she explains. But your sleep habits and lifestyle can also play a part. 'Irregular sleep schedules, such as going to bed at different times each night or doing shift work, can confuse the body's internal clock and increase the risk of parasomnias,' Dr Kaylor says. Genetics can also play a role as well as certain medications or substances, such as sleeping pills, stimulants or alcohol. How to stop parasomnias There are different ways to help manage parasomnias and even help to stop them, we've looked at a few solutions below but if you experience them frequently or their impacting your quality of life, you should speak with a specialist to find the right solution for you. Keeping a consistent sleep schedule Your body works off a sleep/wake cycle called the circadian rhythm. This is like a pre-programmed internal clock telling your body when to wake up and when to go to sleep. So keeping a consistent sleep schedule will allow your body to easily fall asleep and stay asleep, cycling through the individual sleep stages properly, which will help ward off parasomnia symptoms. Limit alcohol and other substances Although alcohol and other substances could relax you and help you initially get to sleep they could affect the quality of your sleep, says Browning. 'As alcohol affects sleep architecture, it can cause more fragmented and disturbed REM sleep in the latter part of the night, increasing the likelihood of parasomnias.' Try CBT Cognitive behavior therapy (CBT) helps to change how we think and ultimately our actions. So, how can it stop parasomnias? 'CBT can help those dealing with the stress, anxiety, or trauma that causes sleep disorders or parasomnias - this is because it helps to alter the negative thought processes,' explains Improve sleep hygiene If you're being disrupted when you sleep it could be a good time to look at your sleep hygiene. So, what does this mean? Sleep hygiene refers to your environment and the habits you have that can impact your sleep. If you're waking up due to street lights or sunshine blaring into your bedroom it could be time to invest in black out blinds. If noise is the problem, then earplugs could be your best bet. Make sure where you sleep is also clutter free, well ventilated and has comfortable bedding — all key things to help you get a better night's sleep. Medication If none of the lifestyle solutions above help to cure your parasomnia then it may be worth looking at medications to help you. But always consult a physician or doctor before starting any medication (especially if it hasn't been prescribed for you) to make sure it's the right option.
